On the plan was a L2 session (3k,2.5k,2k) but it felt right to try to go strong for longer. Went for that odd 6k and aimed for 3x2k at sub 7min stitched together. Did you do any faster stuff as part of your warm up? A couple of 30 second bursts at race rate make all the difference for me - otherwise it's too much of a jump to get to 30+ spm. Did some 100 m sprints after my slow 12k today. Idea is to get stronger. Fastest 100 m was 19,5, kind of fun addition on to a session.

I hate low rate work. To rate at 20, it feels sooo artificial to make the recovery so slow or sit and wait at the catch. Also, it seems my back do not really like it, I certainly do it wrong. Thanks Sture and Max, I guess sub 7:40 is quite doable. Problem is I do feel “weak” and that is not getting better. Doing 1:45 speed is were difficult, It feels like I have a very narrow useful speed range. 1:45 - 2:12 is kind of all there is. I have mostly been doing medium effort 10 or 12 k lately...

That is really fast, you are getting good :-) plenty of upside considering the short time you have been working on it.
