Pete plan beginner might be worth checking. I would join others in suggesting steady state stuff if it doesn't bore you out of your mind. Like James said the jump is somewhat significant. Are still relative beginner with generally fast progress? With no background information it is hard for the smart ones (not me) to help.
Marius with those splits it cannot be too close to ypur best case potential.

I get that amateur lifting without supervisio carries injury risk. Actual olympic weightlifting is very low injury rate sport however. It is matter of technique. I just want to add the 2c that it's not only the aerobic capacity that can be shaped during youth. Strength is another obe of those things...

Maybe both. Use rowing for warmup then lift then row more. In general with strength training you don't want to be in state of fatigue so your form and concentration are solid. Start putting that gym time to squats and deads.

My goal for end of year is similar to your current PB. But yeah it seems that the numbers for 6:45 let alone 6:30 folks on longer distances are drastically better than mine or yours.
How long have you trained and with what kind of routine?

My heels come up in catch and fail to see this as a problem. I wear chuck taylors as they non mushy (no cushioning) soles.

the longer rows with limited rate help teach you better work to recovery ratio. The pull should be (in relation) faster and burst of of energy for lack of better explanation and recovery much slower and calmer movement. I would not advice 4-5 sessions a week unless you are otherwise used to that kind of training You need to get 25 seconds off from your current time. per 500m the difference is 5.125 seconds. It can be quite easily doable even with your current fitness - unless you magically had solid form and pacing...

Kerosene, really well done. You've made some big improvements. It seems to me that you're suited to long distances if that felt good. Not much more and you'll be doing a HM. Is that an option for you? Thanks. Beginner gains still as I am hittibg PBs in training workouts without a real TT mentality....

Set out to do 60 minutes at 2:02 which was vast improvement over my ancient best at 8sec/500m slower pace. 5K PB of 19:01.2 old one was 19:22.7 from early August. Went pretty well on game plan (19:10 / 1:55 pace was target, first 3 splits were at 1:54.7) and had juice for speeding up towards the end and even decent sprint. Oh yeah - it was my 40th bday so switched age groups - immediate leap in rankings :)
