Pace yourself so that the last rep is 1/2 seconds faster. Never like fly and die work. Indeed. I'd say that unless you are pretty confident in your ability to hit 1:45 for all four I'd suggesting being a bit more conservative. Same 20km bike ride today. Managed to finish it in 44:58 which I'm pleased with. I'm going to give rowing a go starting on Saturday and see how my body handles it.

I think you'd be pretty safe shooting for 1:45 next time you do that workout Bob. More challenging but should still be far enough below your current potential to avoid plateauing too quickly.

Did a 20km bike ride today in 46:50, which is faster than I was doing the same ride back in April. Of course, being able to reliably use the biggest gear at the peddles helps a lot (before having my bike tuned up the chain would often come off when I tried to use it meaning I only did on the steepes...

You are infected with modern day deskjob, lazy, doing nothing mentality. 200 watt for 20 min is really very moderate. Every guy (80/90%) 180 or above should be able to do this. Honestly I'd be surprised if you couldn't beat 20 minutes in 3 months. Just do plenty of hard longer rows (30 minutes, 10k etc.) and do a practice 5k every couple of weeks or so. The 100m at least was retweeted by Concept 2, so presumably had been accepted as a WR.
